A lil #MondayMotivation  Age 16 to age 19. I was chubby and wanted to improve my fitness. Lots of mistakes, injuries, wasted time from inproper training and crash diets etc. 
But somehow reached my goal eventually. This was my journey From age 16 to age 19 on the right. I'm 21 years old currently. I didn't take very many pics of myself back then, but I can't help but look back to see where I started. 
I was in highschool at the time and had this vision of where I wanted my fitness and health to be in the future and never allowed myself to settle for less. 
I didn't wait to ensure I knew everything before I started. I got started immediately and learned along the way.

Before we get into it, should you ONLY train with dumbbells for the best results? No. 
Can you build alot size and strength, training with only dumbbells? Yes, as long as you're progressing and getting stronger.

The reason I made this workout is for convenience purposes. All you need to be able to do this routine  is an adjustable bench with a pair of weight adjustable Dumbbells. You will be able to workout at the comfort of your own home.

So let's get into the program details:

➡️ Perform this workout 3x per week. Monday, Wednesday and Friday.

➡️The rep ranges listed above are just general guidelines. Once you can get the upper threshold of reps with a given weight, increase each Dumbbell by 5 lbs the next workout.

WOAH YALL - this pizza was only $6 at Walmart and WOW it is SO GOOD!! 😍😋 I didn’t have super high hopes since it looked pretty dry and veggie heavy and I haven’t seen the brand before, but the flavors effortlessly melt together and the herb crust is PHENOMENAL! And it even has some vegan cheese on it 😏 Would highly recommend giving it a try! Lmk if you get it and what you think! 😋🍕🌱✨

If you're looking for the blueprint to getting into shape, here it is. Will it be easy? Nope.
But it will be simple to follow, as along as your adhere to a few key principles. (Energy/calorie deficit + getting stronger) 
_

Here 5 steps to get into your best shape this summer: 
_
_
1️⃣Maintain a Moderate calorie deficit. Crash dieting and trying to speed things up is a sure fire way of losing your hard earned muscle. Stick with Bodyweight in (lbs) x 12 in calories per day, and you should be leaning down while maintaining your muscle just fine.
_
_
2️⃣Maintain your strength in the gym. When you're focusing on fat loss, your workouts shouldn't change all that much. You're not suddenly doing higher reps and lower weights. Continuing building strength or maintaining strength. 
_
_
3️⃣Eat enough protein. But also don't overdo it, as it can cut into your carbs and fat intake which are important. 0.82g protein per lb of Bodyweight is plenty to maintain muscle while leaning down. 
_
_
4️⃣Prioritze recovery. When the calories are low, you CAN'T expect to do 2 hour workouts 7 days per week and cardio on top of that. Keep the training volume and frequency on the lower end but keep intensity high. 3-4 days of strength training and some walking on days off weights is plenty. Most of your results will come from nailing your nutrition Anyways. The training is there to maintain your muscle, as you lean down.

5️⃣80/20 rule. Ensure at least 80% of your diet are nutrient rich foods.

These past few days at the gym have been shitty, energy levels have been wonky effecting my strength which really gets me down, but then i wore a crop top and remembered i have baby abs peeking out. Happy about the physique changes. Its crazy because im gaining weight but seeing my midsection more defined...? WAAHH! This pan doesn't have any oil but you could add olive oil if you wanted to. Bake at 375 for 30-35 minutes. #yummy #delicious #eatrealfood #veggiepowered #wfpb #dinner or #lunch

I was one of those “I don’t do shakes” people because I’d gone through the whole protein shake phase where I thought all my results were found at the bottom of a blender bottle full of a chalky-ass drink I just chugged in my car after getting out of the gym 🥴

But because I’m someone who has to try things for myself and form my own opinions and not let other’s beliefs become my beliefs, I gave this a go. I planned on sticking to it for a whole month and then returning it afterwards because I was a broke college student who could barely afford gas in her car.

⠀⠀⠀⠀⠀
But here I am 4 years later, still drinking the koolaid because…
⠀⠀⠀⠀⠀
+ it tasted a helluva lot better than I thought, especially for a vegan blend (those are typically gritty AF)...honestly, it’s like legit cake batter 🧁
⠀⠀⠀⠀⠀
+ my skin cleared up after having problems with mild cystic acne for years ✨
⠀⠀⠀⠀⠀
+ I had more natural & steady energy throughout the day which helped me cut out afternoon coffee ☕️
⠀⠀⠀⠀⠀
+ I stopped feeling bloated AF, like alllll the time 🎈
⠀⠀⠀⠀⠀
+ I didn’t crave froyo (and processed junk in general) every day anymore because it filled in all my nutritional gaps🍦🍩

⠀⠀⠀⠀⠀
And of course it’s not just this blend of superfoods doing all the work, but when combined with an exercise program and cleaning up my nutrition habits — it’s straight magic 🤸🏼‍♀️🦄💫

Here's My Morning Routine to Win the Day 🏆

The right  morning routine can give you that push to stay focused and get more out of your day. If you're  suffering from a lack of momentum, motivation or discipline.. Try fixing the start of your day and see what happens. 
_
Here's some things I've been incorporating:
_
_

1️⃣Wake up, Start my day with 1 cup black coffee and read for 20 min. Maybe something fitness related or philosophical.  Reading something positive that starts my day out right. 
_
_
2️⃣Heading to a coffee shop. I fast in the morning for the first 4-6 hours after waking, so at this point I'm having my second cup of black coffee for the day. 
This is where I get my most deep work done such as writing articles, updating programs and client check ins. 
_
_
3️⃣Time to train. At this point if it happens to be a training day I head to gym. Or if it's a rest day I go for a long walk. Listening to an audio book or podcast. (Which I'm doing here) 
_
_
After I get these 3 tasks done, I have built up momentum with whatever else I have to finish throughout the day. If you're feeling stuck or unmotivated.. Chances are you don't have that initial momentum. 
So take small steps every morning to build that up. 
_
_
Remember.. Achievement in any endeavor, whether it's fitness, business or school..
Is just a series of small actions done consistently over time. 📶 
Small daily actions is what yields massive results over time.

Your Mindset going into a set can make the difference between hitting a new personal best or hitting a plateau.

You see, your body doesn't like change. 
Whether your goal is to build muscle and get stronger or lose weight. 
It prefers homeostasis. 
_
_
If you really want to get the most of your workouts, you have to have the mindset down. 
If you don't you may plateau for weeks, months and years and never truly experience the results you want.. _
_
Going into a set, you need 3 things. A combination of deep focus, presence and conviction. 
Without those 3 things, it's very difficult to see what your true potential is. 
Mistake a lot of people make is they rush through there workouts only pushing at 70-80% intensity. 
Next workout, take your time. 
Rest between sets, time your rest between sets to ensure you have had enough.
_
_
1️⃣Go into your set calmly. 
Don't hype yourself up and breathe heavy, this takes too much out of you. 
_
_
2️⃣Don't underestimate yourself. Be confident in your ability. You're capable of a lot more than you think. Trust me on that. 
_
_
3️⃣Use visualization techniques. Practice form without the weight. See yourself in your head doing that exercise with that weight. 
_
_
4️⃣Become present. Nothing matters at this moment except you and that weight. Focus.
_
_
5️⃣Go into your set and give it everything you got! 💪🌱
_
_
Compare these steps to how you execute your sets in your workouts currently. 
Are providing enough intensity? 
What if you gave every workout a 100%? How do you think your physique, strength and body composition will be impacted? 
Ponder on that. 
_
_

One arm Dumbbell Tricep Extensions. Solid exercise to target the "long head" of the triceps. I noticed Tricep Cable Push down variations hit the other heads of my triceps, but the long head didn't get enough work. 
This is where skull Crushers and this movement can be useful. 
I train this exercise in a medium rep range 
6-12.

4. I'm currently enrolled in university and studying business, with a minor in computer sciences. 🤓

5.  I was raised Vegetarian. My whole family is vegetarian as well. I started a following a plant- based diet a while back unintentionally since cutting out diary. (Which cleared my skin of acne) Then went fully plant-based. 🌱

6. I'm 21 years old 👋

Although I grew up vegetarian, I absolutely love the plant - based diet. It cleared my skin, resulted in me getting more energy throughout the day and just overall better sense of well being . Provided me with the fuel needed to train with absolutely intensity. 🌱💪

I totally know that ‘drinking your food’ is not promoted in W30. I’ve always been a smoothie for my 1st meal kinda gal though, because I’m just not hungry until about 10, and the smoothie keeps me from going from not hungry to starving-and-making-poor-choices. These green nutribullet recipes have been my recent go-to because I was definitely NOT getting enough nourishment from my food and with these I get all kinds of vegetables, fiber, and micronutrients. So the point is- I’m not using them as a meal replacement, but as a tool to get me off to a good start and avoid bites and bits from the toddler plate, added nutrition, and avoid the hangries at 1030 am. So... a snack I guess?! #lol #thatswasalongwindedwaytosaysnack #nutribullet #nourishmentnotnumbers #eatrealfood #plantsforthewin #whole30 #healingwhole30 #maywhole30 #micronutrients #veggiepowered #watchmetransform

Use this exercise to build your Traps 👌🔥
Grab a pole with one hand for leverage, and lean the other way. Grab a heavy dumbbell or weight plate and pull the weight towards your ear. Make sure you're using your traps to initiate the Pull. Then switch sides and do the same.

Start with a weight you can do for 12-15 and perform 5-6 sets, increasing the weight each set.

Here's how that would look:
Dumbbell per arm x reps performed:

70 x 15

Use this exercise to build your Traps 👌🔥
Grab a pole with one hand for leverage, and lean the other way. Grab a heavy dumbbell or weight plate and pull the weight towards your ear. Make sure you're using your traps to initiate the Pull. Then switch sides and do the same.

Start with a weight you can do for 12-15 and perform 5-6 sets, increasing the weight each set.

Upright Row- Solid exercise for the Side delts. Use a Wide grip, with a slight forward lean and pull with elbows to maximize side Delt activation. 
I built up to 22 reps with 110 pound barbell and safe to say my shoulders are responding quite well. 👌
Just don't go too high with your elbows.

So did Hammer Strength Chest Press machine as my secondary Pressing movement instead.

🛒 I used to hate grocery shopping. Apparently triggered melt-downs when I was a kid, sorry Mom!! As an adult, I finally started tolerating it. Then kids came, and the arms flailing, bickering, and “can I have, can I have...” started. Wow, grocery shopping by myself isn’t so bad. Get my list, pop in my 🎧 and listen to a book. Now I go solo and its a little break!! But that nutrition plan I keep raving about, the one with the easy-to-watch 5-15minute videos; I watched one this weekend, and she brought her 10 year old to the store. She talked about why it was important to teach them as kids how to shop, so they can be functioning adults one day. 
My 8yo had science club after school today and we needed to go shopping (badly). So after I picked up my 6yo, we went to the store. I let her pick a few things in the produce aisle and asked if she had any suggestions for dinner. 🍊 She wanted a blood orange salad, and explained how she likes the mix greens but really prefers baby spinach so could we buy that next. 🤯 🥣 Was there some begging for sugary cereals? Sure. Did I show her how I read the labels and how much sugar each kind has? Yep. And then stand there for 7.5minutes while she picked what kind she wanted out of the lower sugar kinds we found? Yep. Was she all excited to push the cart (even though she could barely see over it)? Yep. 🚲 We picked up BigJ, came home, and after their chores, they rode bikes while I made dinner. 🌱 She was so proud she had come up with the salad and ate every last bite, commenting on each flavor (I added some beets and chives and threw together some dressing). 🥗 
Part of this nutrition program talks about how to approach food with your kids and what variety and what they should be eating with lots of pointers and 75-page book on lunch ideas for kids and a sheet for them to check off on how to eat the 🌈. I have been doing this program for myself and although my kids eat pretty well these days, I’m picking up tons of pointers!

Heavy Seated Barbell Curls are my new favorite bicep exercise. Taking a break from Incline Db curls to do this variation. 
I train biceps once heavy with in the 5-10 rep range and lighter in the 8-12 rep range.

I had some carrots, spinach, and half a block of tempeh left, so I decided to cook up some rice, steam the carrots, and made some quick sweet n’ sour tempeh 😋 I kept the spinach raw since I’m not the biggest fan of cooked spinach. Super delicious and only took about 25 minutes to make! 😋🌱✨

Some lovely miso glazed aubergines for dinner tonight. Just brushed with olive oil and miso and water mix and put in the oven to roast. I served it with rice, spring onions, garlic spinach, tenderstem broccoli 🥦 in black bean sauce, and avocado. 😋 Healthy and happy! .
